You can have the perfect training plan, nail your nutrition and take every supplement on the shelf, but if you're sleeping five hours a night, you're leaving progress on the table. Sleep is when your body recovers from training, and it affects everything from your energy and mood to how hungry you are the next day.
This guide covers why sleep matters for anyone who trains, the habits that make the biggest difference, how the most popular natural sleep aid ingredients compare, and how to use Insight Sleep, our own evening formula.
If you have ongoing trouble sleeping, snore heavily, or feel very tired during the day despite enough sleep, speak to your GP. This article is general information, not medical advice.
Why sleep matters for training
The NHS says most adults need 7 to 9 hours of sleep a night. Yet many people who train regularly get far less, especially those balancing early sessions, work and family.
Sleep matters for training because:
- Recovery happens overnight. Deep sleep is when your body releases most of its growth hormone and repairs the stress of training.
- Performance drops when you're short on sleep. Strength, reaction time and motivation all suffer after poor nights.
- Appetite changes. Short sleep is linked with increased hunger and cravings, which makes dieting harder.
- Focus and mood suffer. A tired brain makes worse decisions, in the gym and out of it.
The sleep habits that matter most
No supplement can make up for poor sleep habits. Get these right first:
1. Keep a consistent schedule
Go to bed and wake up at roughly the same time every day, including weekends. Your body clock thrives on routine.
2. Cut caffeine earlier than you think
Caffeine has a half-life of around five hours, which means half of your afternoon pre-workout is still in your system at bedtime. Stop caffeine at least six to eight hours before bed. If you train in the evening, use a non-stim pre-workout instead. Read Stimulant vs Non-Stimulant Pre-Workout for options.
3. Make your bedroom dark, cool and quiet
Blackout blinds, a slightly cool room (around 16–18°C) and earplugs if needed all help.
4. Wind down before bed
Put screens away 30–60 minutes before bed, dim the lights, and do something relaxing: reading, stretching or a warm shower.
5. Watch late meals and alcohol
A large meal right before bed can make sleep uncomfortable. Alcohol may make you feel sleepy but tends to disrupt sleep later in the night.
6. Get daylight in the morning
Natural light early in the day helps set your body clock. A short walk outside after waking is one of the simplest sleep habits there is.
The NHS has more tips on how to get to sleep.
Sleep aid ingredients compared
Natural sleep aids are some of the most popular supplements in the UK. Here are the ingredients you'll see most often, what they are, and what to watch out for.
Magnesium
An essential mineral found in nuts, seeds, wholegrains and leafy greens. Magnesium contributes to normal psychological function, to normal functioning of the nervous system and to the reduction of tiredness and fatigue. Glycinate and bisglycinate forms are gentle on the stomach and popular for evening use. Try Insight Magnesium Glycinate.
Ashwagandha (KSM-66®)
An adaptogenic herb used in Ayurvedic tradition for centuries. KSM-66® is one of the most widely studied root extracts. Not suitable during pregnancy or breastfeeding, and speak to your GP first if you have a thyroid or liver condition or take medication. Available alone as Insight Ashwagandha KSM-66.
L-theanine
An amino acid found naturally in green and black tea. It's a popular evening ingredient because it isn't a stimulant or a sedative.
Lemon balm
A herb from the mint family, traditionally taken as an evening tea.
5-HTP
5-hydroxytryptophan, usually extracted from the seeds of the Griffonia simplicifolia plant. Do not take 5-HTP if you take antidepressants or any other medication that affects serotonin.
Glycine
A simple amino acid, often taken as a powder in the evening. Try HR Labs L-Glycine.
Zinc and vitamin B6
Common in evening formulas and ZMA products. Zinc contributes to normal cognitive function, and vitamin B6 contributes to normal psychological function. Watch your totals if you take several products containing them.
What about melatonin?
In the UK, melatonin is a prescription-only medicine. It can't legally be sold as a food supplement, which is why you won't find it in UK sleep aids. If you think melatonin might help you, speak to your GP. See the NHS page on melatonin.
Insight Sleep: our evening formula

We made Insight Sleep to fit into your wind-down routine after a long day of training or work. Instead of tiny "fairy dust" amounts of a dozen ingredients, it combines six ingredients at meaningful doses on a fully disclosed label.
What's in it
Per serving (5 capsules):
- KSM-66® Ashwagandha root extract: 600mg
- Lemon balm extract: 500mg
- Magnesium bisglycinate: 500mg
- L-Theanine: 200mg
- 5-HTP: 100mg
- Zinc citrate: 30mg
Zinc contributes to normal cognitive function and to the normal function of the immune system. Each bottle contains 150 capsules (30 servings), and the formula is suitable for vegetarians and vegans.
How to take Insight Sleep
- Take 5 capsules with a glass of water, ideally 30–60 minutes before bed.
- Take it as part of a regular routine: same time, lights dimmed, screens away.
- Don't drive or operate machinery after taking it, as it may cause drowsiness.
Who it isn't for
- Anyone taking antidepressants (including SSRIs and MAOIs), migraine medication or any medication that affects serotonin, because it contains 5-HTP
- Children, and pregnant or breastfeeding women
- Anyone with a thyroid or liver condition, or any other medical condition, without first speaking to their GP
What to stack with Insight Sleep (and what not to)
Works well alongside
- Insight Magnesium Glycinate if you want more magnesium in your day
- HR Labs L-Glycine mixed into an evening drink
- Your normal daily stack: protein, creatine, vitamin D and omega-3
Don't combine with
- Other ashwagandha products, including Insight Ashwagandha and evening drinks such as Per4m Relax Hot Chocolate. Insight Sleep already contains 600mg of KSM-66®.
- Other 5-HTP products.
- ZMA or high-zinc products without checking your total zinc intake from all supplements.
- Caffeine late in the day, which works against everything above.
For more on combining products safely, read How to Stack Supplements.
Other sleep aids in our range

Can I take Insight Sleep every night?
It's designed to be taken daily as part of an evening routine. Don't exceed 5 capsules a day. If you have ongoing sleep problems, see your GP.
Is Insight Sleep habit-forming?
It contains no melatonin or medicinal ingredients, but you should still use it as part of a routine rather than relying on it. Speak to your GP about persistent sleep problems.
Can I take Insight Sleep with my pre-workout?
They're taken at different times of day, so yes, but if you train in the evening, use a non-stim pre-workout so the caffeine doesn't affect your sleep.
